File > Add new file to library. Then Sync.
Be sure and select the correct options within iTunes, click on your iPhone which should be listed on the left of the screen.
I generally make 1 playlist with all tracks I would like on my iPhone and then select this to sync to it.

for ringtones download iRinger. Can make your own tune from any MP3 and it will import to Itunes as a ringtone for you, then just sync the phone again (make sure you tick the box for ringtones lol)
Can't change text/mail sounds unless you jailbreak.
There's nothing in the App store called iRinger?
Or access Audiko on your computer, search for the ringtone you'd like, download this and then add it to iTunes. Select to sync the ringtone in the iPhone options in iTunes.
